Recovery Nutrition: What to Eat After Every Workout

What you eat after training directly impacts how much muscle you build and how quickly you recover. The post-workout window is real, though less narrow than once believed.
Protein: The Building Block
Aim for 0.14-0.23 grams of protein per pound of bodyweight within 2 hours of training. For a 180lb athlete, that is 25-40g of high-quality protein. Leucine-rich sources like whey, chicken, eggs, and fish maximize muscle protein synthesis.
Carbohydrates: The Refuel
Glycogen depletion occurs during intense training. Refuel with 1-1.2g of carbs per kg of bodyweight. Fast-digesting carbs like fruit, white rice, or potatoes work well here.
Hydration
Replace every pound lost during training with 16-24oz of fluid. Add electrolytes if you trained over an hour or sweated heavily.
Whole Food Examples
• Grilled chicken breast with sweet potato and broccoli
- Greek yogurt with berries and honey
- Protein smoothie with banana and spinach
- Salmon with rice and asparagus
Supplements are convenient but whole foods provide micronutrients supplements cannot. Prioritize real food.
